Is there a free solution (such as a popup form on login or a web page) that will allow a user to easily update their own AD information?

you can give user rights for that and use e.g. RSAT to connect to Users and Computers snap-in to change details

What you need is a free AD management tool such as http://www.spiceworks.com/free-active-directory-management-software/
